Is Prebiotics worth taking?
Prebiotics are arguably more important than probiotics for most people, because they feed the beneficial bacteria already present in your gut rather than adding new ones that may or may not establish. Chicory-derived inulin and FOS are the most studied forms. GOS from dairy is particularly well evidenced for Bifidobacterium growth. Resistant starch from cooled cooked potatoes, rice, or green banana flour is one of the most potent and accessible prebiotic tools available from food. Start doses low and increase gradually. GI discomfort at full therapeutic dose is extremely common and a normal sign that the bacteria are actively fermenting.
What it does
What Prebiotics does in the body
Beneficial gut bacteria growth, short-chain fatty acid production (particularly butyrate), gut barrier integrity, and bowel regularity. Prebiotics are non-digestible dietary fibers that selectively feed beneficial gut bacteria, primarily Bifidobacterium and Lactobacillus species, producing short-chain fatty acids including butyrate, propionate, and acetate as fermentation byproducts. Butyrate specifically is the preferred energy source for colonocytes, the cells lining the colon, and plays a central role in maintaining gut barrier integrity, reducing intestinal inflammation, and supporting colon cancer protection.
The evidence
What the research actually shows
Strong. Chicory inulin and FOS have some of the most robust and consistent prebiotic evidence available, with multiple randomized controlled trials confirming selective Bifidobacterium growth, butyrate production increases, and improved bowel function. GOS has strong evidence specifically for Bifidobacterium feeding and immune modulation in infants and adults. Resistant starch has compelling mechanistic and clinical evidence for butyrate production and metabolic health.

Getting Prebiotics from food
Garlic, onions, leeks, asparagus, chicory root, Jerusalem artichoke, green banana, and oats are among the highest prebiotic fiber food sources. Cooling cooked starchy foods such as potatoes and rice before eating converts a meaningful portion of digestible starch into resistant starch through retrogradation, one of the most cost-effective dietary prebiotic interventions available. Aiming for 25 to 35 g of total dietary fiber daily from diverse whole food sources covers most adults’ prebiotic needs without supplementation.
