The verdict

Is Melatonin worth taking?

Less is more here. A 2024 systematic review of 34 trials found zero additional benefit above 2 mg for any sleep outcome, and supraphysiological doses common in commercial products (5 to 10 mg) exceed the body’s natural nocturnal surge by 10 to 30 times with no added benefit and more next-day grogginess. Take 0.5 to 1 mg, 60 to 90 minutes before bed, not right before lying down. Canadian testing found commercial products ranging from 17% to 478% of labeled content, so third-party verified dose accuracy matters enormously here. A preliminary 2025 AHA observational study flagged a possible association with heart failure risk in long-term users; this is not yet peer-reviewed and shows correlation, not causation, but it supports using melatonin intermittently rather than as a permanent nightly habit.

What it does

What Melatonin does in the body

Circadian rhythm regulation and sleep onset timing. Melatonin is not a sedative in the way many people assume. It is a chronobiotic signaling hormone that tells the body it is time to prepare for sleep by coordinating the internal clock with the external light-dark cycle. It is most useful for shifting sleep timing, such as jet lag, shift work, or a delayed sleep phase, rather than for treating chronic insomnia in someone whose circadian rhythm is already well aligned.

The evidence

What the research actually shows

Strong for circadian timing applications, more nuanced for general sleep quality. A 2024 systematic review in Sleep Medicine analyzing 34 randomized controlled trials found no additional benefit to doses above 2 mg for sleep latency, duration, or quality. Multiple trials confirm efficacy for jet lag and shift work circadian misalignment specifically. The evidence does not support melatonin as a general-purpose sedative at high doses, despite this being how it is most commonly marketed and used.

Consistent light exposure timing, bright light in the morning and dim light in the evening, is the most powerful natural lever for melatonin production and circadian alignment, often more impactful than supplementation itself.
